Can You Get Stronger Without Getting Bigger? | Hardworkout Magazine

Key takeaways

- Strength and muscle mass do not have to increase at the same rate: in a study of 283 participants, leg strength rose by an average of 21% after 20–24 weeks of strength training, while the cross-sectional area of the quadriceps grew by 7%.

- Training with 80% of 1RM or more produces greater gains in 1RM than lighter loads, whereas muscle growth appears to be roughly similar with heavy and light weights.

- Research from 2024 found little correlation between how close a set was taken to failure and how much strength increased, while muscle growth tended to benefit from sets taken closer to failure.

- In trained men performing 1, 3 or 5 sets per exercise three times a week for eight weeks, all groups gained similar strength in squats and bench press, but more sets produced greater muscle growth.

- Keeping energy intake roughly level with energy expenditure, while still eating 1.6–2.0 grams of protein per kilogram of body weight per day, supports strength work without a marked rise in body weight.

Strength training can both make you stronger and build muscle, but the two do not need to develop at the same rate. Therefore, you can lift increasingly heavier weights without a corresponding increase in muscle mass.

This can be particularly relevant in sports with weight classes or where strength relative to body weight matters. If strength is the main goal, the training should be structured somewhat differently than when the goal is to build as much muscle as possible.

Strength without significant muscle growth

Strength and muscle mass do not need to increase at the same rate.

The nervous system can become better at recruiting and activating motor units, allowing you to lift heavier without corresponding muscle growth.

Training with around 80% of 1RM or more is particularly effective when the goal is to increase maximal strength.

Few repetitions with heavy weights make it possible to prioritize strength without structuring the training for maximum muscle growth.

You do not need to perform each set to failure to become stronger.

A moderate number of sets can be appropriate because a higher training volume provides greater stimulation for muscle growth.

Progression can come through gradually heavier weights rather than increasingly more sets and repetitions.

An energy intake approximately at the level of energy expenditure may be relevant if you also want to avoid significant increases in body weight.

How do you get stronger?

How strong you are depends both on muscle mass and on how effectively the nervous system can activate the muscles.

Larger muscles generally have a greater capacity to develop force, but more muscle mass is not the only way strength can increase.

Muscles are controlled through motor units, which consist of a motor neuron and the muscle fibers it controls. Strength training can, among other things, make the nervous system better at recruiting and activating motor units.

You also become better at coordinating the muscles that need to work together in a specific movement. These are neurological adaptations that can help you lift heavier without a corresponding increase in muscle mass.

[Research shows](https://pmc.ncbi.nlm.nih.gov/articles/PMC7582410/) that strength and muscle mass do not necessarily increase at the same rate. In a study with 283 participants, leg strength increased by an average of 21% after 20-24 weeks of strength training, while the cross-sectional area of the quadriceps increased by 7%.

How heavy do you need to lift to build maximal strength?

When maximal strength is the main goal, a large part of the training should be done with heavy weights.

[Studies show](https://pubmed.ncbi.nlm.nih.gov/35015560/) that training with 80% of 1RM or more leads to greater progress in 1RM than training with lighter weights. Muscle growth, on the other hand, seems to be about the same with both heavy and lighter weights.

1RM is the heaviest weight you can lift once. In the exercises you want to get stronger in, you can for example use 2-5 repetitions per set.

Do you have to train to failure to get stronger?

You also do not need to perform each set to failure. [Research from 2024 shows](https://pubmed.ncbi.nlm.nih.gov/38970765/) that how close to failure the sets were completed had little correlation with how much strength increased. For muscle growth, however, researchers found a tendency for a greater effect when the sets were completed closer to failure.

How many sets should you do if you want strength but not size?

The number of sets matters for how much muscle you build. In a [study on trained men](https://pubmed.ncbi.nlm.nih.gov/30153194/?utmsource=chatgpt.com), participants performed 1, 3, or 5 sets per exercise, three times a week for eight weeks.

All groups became stronger in squats and bench presses, with no significant differences between the groups. However, more sets led to greater muscle growth in several of the measured muscles.

When the goal is to get stronger without prioritizing muscle growth, it is therefore not very useful to add many extra sets just to increase training volume. Progression can more often come through gradually heavier weights, while the number of sets and repetitions remains relatively stable.

For example, if you perform 3 x 3 in squats with good technique and control, you can gradually increase the weight instead of continually adding more repetitions and sets.

What does a strength-focused workout look like?

A workout with heavy weights and a moderate number of sets could consist of:

- Squats: 3 sets x 3 reps

- Bench press: 3 sets x 3 reps

- Deadlifts: 3 sets x 3 reps

- Pull-ups with extra weight: 3 sets x 4 reps

Take about 3-5 minutes of rest between the heavy sets, so you have time to recover before the next set and can still lift heavy.

How many sets and workouts you need will depend, among other things, on your training level and how often you train.

What should you eat to get stronger without gaining weight?

A sustained calorie surplus provides good conditions for building muscle.

If you want to get stronger without a significant increase in body weight, your energy intake can therefore be approximately at the level of energy expenditure.

At the same time, you should consume enough protein for recovery and maintenance of muscles. About 1.6–2.0 grams of protein per kilogram of body weight per day is a good starting point for most people who train for strength. Protein intake should not be reduced to avoid building muscle.
